The riders who finish a multi-day trip feeling strong start preparing about three weeks out. You don't need a gym membership — you need consistency and a couple of longer shakedown rides.
Weeks 3–2: build the base. Walk 30 minutes a day and do 10 minutes of core work (planks, glute bridges, bird dogs) three times a week. Your back muscles are what hold riding posture; give them something to work with.
Ride progressively longer days. If the trip is 300-mile days, put in at least one 200-mile day and one back-to-back weekend before you leave. Back-to-back matters — day two is where most riders find out what hurts.
Stretch daily. Hip flexors, hamstrings, and a gentle spinal twist, 5 minutes each evening. Tight hips tilt your pelvis and load your lower back on the bike.
Prep the bike too. Check suspension sag for your loaded weight, and sort your seat before day one — an air-cell cushion that spreads pressure off your sit bones is far easier to add now than to wish for in a parking lot 800 miles from home.
Then make day one your shortest day. Ease in; the trip is a marathon, not a sprint. (This is comfort advice from riders, not medical advice — if you have an existing back condition, check with your doctor first.)
